About this routine
Three chest exercises first, then three curls. Pressing barely uses the biceps, so they are fresh when you get to them.
For lifters with a few months of training who run a split where chest and biceps share a day, usually paired with a back and tricep day. Both versions are intermediate level.
The week
Once a week
Rest here means no chest and bicep day. Fill the other days with a back and tricep day, a leg day and a shoulder day, or whatever your split uses.

How to progress

- Add a rep each session. When every set reaches the top of the range, add weight: 2.5 kg on the barbell, or the next dumbbell up.
- If you miss the bottom of the range two sessions in a row, drop the weight by 10 percent and build back up.

Questions
Why train chest and biceps together?
Chest presses barely use the biceps, so the curls are not tired before you start them. The triceps, which presses do use, get their own day with back.
How long does this workout take?
The Gym version takes about 45 minutes and the Dumbbells version about 40, each after a 5 minute warm-up.
How often should I do it?
Once or twice a week. Research finds training a muscle at least twice a week gives more growth than once. If you only have time for once, it still works.
What do I need for the dumbbell version?
A pair of dumbbells and a bench that sets flat and inclined. The incline press and the incline curl both use the incline.

The Akhada team picked these exercises from our catalog of 7,000+ demonstrated movements. A strength coach reviewed the step-by-step cues for every exercise in our starter routines. The exercise order, rest and progression follow the research below.
-
Training each muscle twice a week builds more muscle than once a week. That is why there is a twice-a-week schedule.
-
Trained lifters resting 3 minutes between sets gained more strength and muscle than those resting 1 minute. That is why the first two presses get 2 to 3 minutes.
-
Multi-joint lifts go before single-joint ones and big muscles before small ones, and load goes up 2 to 10 percent once you beat the target reps. That is why chest comes before biceps, and the progression rule here.
