A woman doing a dumbbell step up onto a box in a gym

About this routine

Three workouts for the glutes and the back of the legs. The dumbbell day uses glute bridges, Romanian deadlifts, lunges and step ups. The home day uses bodyweight bridges, single leg deadlifts and lunges. The barbell day is built on deadlifts and hip thrusts.

Pick the tab that matches what you have. The home version suits beginners. The dumbbell and barbell versions are for people who already lift and want a day focused on glutes and hamstrings.

Rest and progress

Rest between sets

  • Rest 2 to 3 minutes after each set of deadlifts and Romanian deadlifts. These are the heaviest lifts.
  • Rest 1 to 2 minutes on everything else.

How to progress

  1. Pick a weight you can lift for the bottom of the rep range with one or two reps left in the tank.
  2. Add a rep each session. When every set reaches the top of the range, add weight: the next dumbbell up, or 5 kg on barbell lifts.
  3. At home, make the move harder once you reach the top of the range: slow the lowering to 3 seconds, or pause for 2 seconds at the top of each bridge.

Swaps

Dumbbell Step up
Dumbbell Lunge or Dumbbell Walking Lunge if there is no box or bench free.
Barbell Hip Thrust
Dumbbell Hip Thrust or Dumbbell Glute Bridge.
Lunges hurt your knees
Reverse lunges, stepping back instead of forward, or a shorter step.
Bodyweight Single Leg Deadlift too wobbly
Hold a wall or the back of a chair with one hand.
Glute Bridge too easy
Single leg glute bridge, or rest a heavy bag on your hips.

Questions

How often should I train glutes?

Twice a week is a good target. Research finds training a muscle twice a week builds more muscle than once. Lunges and squats on other days also work the glutes.

How long does a glute workout take?

About 20 to 45 minutes including rest, after a 5 minute warm-up. The home version is the shortest.

Can I build glutes at home with no equipment?

Yes, especially at first. Muscle growth was similar with light and heavy loads when sets were taken to failure, so the home version works as long as the last reps of each set are hard. Add dumbbells when even the harder versions get easy.

Hip thrust or glute bridge?

Both work the glutes. A hip thrust puts your upper back on a bench and is easier to load heavy with a barbell. A bridge starts from the floor and needs no setup, which is why the dumbbell and home days use it.

Will this help me lose fat?

It can help. Training builds and keeps muscle, and nutrition is the other big factor in fat loss, so it is worth looking at too.
